Write my workout!

So I WAS going to go long and easy (as far as intensity) this week since I've thrown weights in for the first time in a long time. However, so far I've gone more intense than I intended. So I figured I'd try to see what others could come up with rather than seaching the databases, etc. My creative juices aren't flowing today. My only criteria is that I have 90 minutes max and it should be 4000-4500. I'm also swimming Sat AM, but that will be light, only 2500-3000 and more stroke work. Thanks!

    So many things can be added - longer warm ups and cool down swims. I love doing varied types of fartlecks during warmups. I just know what I am going to do before I get in the pool I never write it down. It is geared to the three types of workouts I want to do. Aerobic, Anerobic and Max Vo2. I'm the opposite, I have to write it down and just do it. If I don't I'm too tempted to just fart around. Generally Monday is Aerobic with some fast bits, Wednesday is my longest workout and hardest generally, Friday is like Monday, and Saturday (if I do it, they are 50/50) is aerobic and stroke work, nothing really fast. Again, I'm training myself and my brother is usually swimming with me (although much slower) so it kinda tough to keep pushing. There is a team there but I'm not one for that coach and I'm swimming for another team at meets.
