I&amp;#39;m not dismissing them, I think sit-ups can be useful if you&amp;#39;re trying to develop strength endurance. 

But if you&amp;#39;re looking to develop strength, the movements I mentioned are far superior and more useful for swimming. Training for L-sits and rollouts alone will give you amazing core strength. I would also incorporate a lot of speed work in practice at 95-100% effort. You mention your 50 is a 24.8. I&amp;#39;m thinking you should go out that fast or maybe even a tad faster at around 24.5 or 6 to break 53. Shoot for a new pr of 23.5-23.8 in the 50 fly while you are at it.

Anything that would simulate the butterfly pulldowns. I used to do an exercise on a cable machine where the cable came through a pulley overhead, and I would attach a bar to. Then I would bend over to be somewhat horizontal and do double arm pulldowns in a swimming motion.
I now occasionally will use my Total Gym machine, but anything you can get access to that is similar will work. 
Lat pull downs, triceps, pushups/or bench press, and lots of core work. You don&amp;#39;t need to be big and bulky. More reps, less weights. Light, quick and strong is better.  Work on improving the SDKs like Ande mentioned earlier. YES, between my Jr &amp;amp; Sr year in HS I dropped from 56.9 to 52.0 in the 100 fly.

You died because you went out too hard and didn&amp;#39;t have the conditioning to bring it home.  You don&amp;#39;t need to train for the 200 fly to have a good 100 fly
Train for the 50, 100, 200 &amp;amp; 500 free
Train to improve your SDK
Lift weights and exercise to get stronger

I did almost exactly that, 55.5 to 52.3, as a teenager, back when the earth was young (35+ years ago). Oddly, what did it for me was a ridiculous amount of abs work. I remember doing sets of situps (full situps, not crunches), with a 10 pound weight held behind the head, on an inclined bench, how many situps can you do in 3 minutes? I remember the number was a little over 100, like 105 or something. We&amp;#39;d do three sets of that, several times a week. That was all done before the season started. Once the season started, I had a ridiculously strong dolphin kick.
 
Back then we didn&amp;#39;t understand exactly how fast &amp;amp; powerful dolphin kicking really is. With 20/20 hindsight, I could have re-engineered the race to take even better advantage of kicking, and may have gone even faster. 
 
My suggestion is a lot of abs work. Lots of Ab work is important.One good way to add to that is dolphins kick with fins(mono fin if you can get one.)Usually sprinting fly ,if you can keep the flow going you are OK and the way to do that is strong core.In that regard how is your SDK and how many kicks do you take off the turns.&lt;div style="clear:both;"&gt;&lt;/div&gt;</description></item></channel></rss>
